A 2017 study in the journal Breathe confirmed that a few rounds of slow, deep breathing can measurably lower both your heart rate and your blood pressure. In our last session, we focused on the power of intentional breathing to manage stress. Today, we use a specific, proven pattern to do the work for you. A natural tranquilizer for the nervous system.
So let’s begin. Find a comfortable seat. You can sit on a chair or on the floor. Spine tall, but not rigid. Shoulders relaxed down and away from your ears. Rest your hands in your lap. Close your eyes if that feels right for you. Take a moment to arrive. Feel the ground or the chair supporting you. Notice the air in the room on your skin.
Now, bring your awareness to your breath. Just notice it. Don't change a thing. The natural rhythm of your body, breathing in and breathing out. We will now begin the 4-7-8 breath. The pattern is simple. You will inhale quietly through your nose for a count of four. You will hold your breath for a count of seven. And you will exhale completely through your mouth for a count of eight, making a gentle whoosh sound as the air leaves.
The exhale is the most important part. Let it all go. Let’s start. First, exhale completely through your mouth. Get all the air out. Now. Inhale through your nose… four… three… two… one. Hold the breath… seven… six… five… four… three… two… one. Exhale through your mouth with a whoosh… eight… seven… six… five… four… three… two… one.
That is one cycle. Let’s do it again. Inhale through your nose… four… three… two… one. Hold… seven… six… five… four… three… two… one. Exhale completely… eight… seven… six… five… four… three… two… one. Third cycle. Find the rhythm. Inhale… four… three… two… one. Hold it gently… seven… six… five… four… three… two… one. Exhale, let it all go… eight… seven… six… five… four… three… two… one.
Two more. You’re doing the work. Breathe in… four… three… two… one. Hold… seven… six… five… four… three… two… one. Release… eight… seven… six… five… four… three… two… one. Last one. Make it your calmest yet. Inhale… four… three… two… one. Hold… seven… six… five… four… three… two… one. Exhale… eight… seven… six… five… four… three… two… one.
Now, let your breath return to its natural rhythm. In and out through your nose. No counting. No effort. Just be still for a moment. Notice how you feel. Notice the quiet. The space you just created. This isn’t theory. This is physiology. You just told your nervous system to stand down. You used your breath as a tool to change your state.
It works in the lab, and it works right here, right now. When you're ready, you can gently open your eyes. This tool is yours now. You don't need an app. You don't need a quiet room. You just need your own breath.
