Former Navy SEAL commander Mark Divine trained his teams to use a specific breathing pattern to stay calm in life-or-death situations. In our last session, Admin, we focused on the power of intentional breathing for building resilience. Today, we practice one of the most effective forms of that intention.
So wherever you are, find your seat. Or lie down. Allow your hands to rest in your lap. Your spine tall but not rigid. Eyes soft, or closed. We are going to practice what's called Box Breathing. It’s a simple, four-part cycle. We will inhale for a count of four. Hold the breath at the top for a count of four.
Exhale for a count of four. And hold the breath at the bottom for a count of four. Four equal sides. A perfect square. Let’s begin together. First, a full breath out. Let it all go. And now. Inhale… two… three… four. Hold the breath… two… three… four. Exhale… two… three… four. Hold the breath out… two… three… four.
That is one cycle. Let’s continue. Inhale… two… three… four. Hold… two… three… four. Exhale… two… three… four. Hold… two… three… four. If your mind wanders, that’s okay. It’s what minds do. Just notice it. And gently guide your attention back to the count. Back to the feeling of the breath entering and leaving your body.
Again. Inhale… two… three… four. Hold at the top… full but soft… two… three… four. Exhale slowly… letting go… two… three… four. Hold at the bottom… still and quiet… two… three… four. Now, for the next few moments, I will simply guide the count. Allow your body to follow the rhythm. In… two… three… four.
Hold… two… three… four. Out… two… three… four. Hold… two… three… four. In… two… three… four. Hold… two… three… four. Out… two… three… four. Hold… two… three… four. Feeling the square. The stability. In… two… three… four. Hold… two… three… four. Out… two… three… four. Hold… two… three… four. Now, on your next exhale, let it all go.
Release the count. Release the pattern. And just allow your breath to return to its own natural rhythm. No effort. No control. Simply notice how you feel. Notice the space you’ve created. The reason this works isn’t magic. It’s physiology. By deliberately slowing your breath and holding it, you are gently stimulating your vagus nerve.
This is the main highway of your parasympathetic nervous system—the body's own 'rest and digest' system. It acts as a brake on your stress response. Your heart rate slows. Your blood pressure can lower. You are sending a direct, physical signal to your brain that you are safe. That you are in control.
This isn’t just a mental exercise. It’s a physical intervention. You are actively changing your body’s state from alarm to calm. This four-sided box is a tool. It's always with you. You can draw it with your breath anywhere, anytime. Before a difficult conversation. In the middle of a chaotic day.
The calm you feel right now is not an accident. You built it, one breath at a time.
