Navy SEALs use a technique called Box Breathing to stay calm and focused in life-or-death situations. In our last session, we found a reset through guided calm. Today, we give that calm a structure. A shape you can build and return to anytime. Find a comfortable seat. One that lets you sit upright, with your spine tall but not stiff. Let your feet rest flat on the floor. Feel the ground beneath you.

Solid. Present. Allow your hands to rest in your lap, palms up or down, whatever feels natural. And if you’re comfortable doing so, gently close your eyes. Let go of whatever came before this moment. The to-do list. The conversation. The worry. It can all wait. For the next few minutes, there is only this breath. In this body. In this moment. We are going to build a box with your breath.

Four equal sides. A perfect square. The pattern is simple. You will inhale for a count of four. Hold the breath gently at the top for a count of four. Exhale completely for a count of four. And then hold the empty space at the bottom for a count of four. Inhale. Hold. Exhale. Hold. Four counts for each side of the square. This is not a test of your lung capacity. The holds are gentle pauses.

Moments of complete stillness. The key is a smooth, steady rhythm. Imagine your breath drawing a line in the air. Up for the inhale. Across for the hold. Down for the exhale. Across for the hold at the bottom. No sharp corners. No rushing. Just a steady, even pace. Let's begin. First, exhale all the air from your lungs. Get completely empty. Now. Together. Inhale… two… three… four.

Hold the breath… two… three… four. Exhale… two… three… four. Hold the stillness… two… three… four. That is one cycle. Let’s do it again. Breathe in… two… three… four. Gently hold at the top… two… three… four. Slowly breathe out… two… three… four. And hold the quiet… two… three… four. Now, continue on your own. The rhythm is yours. Find your own internal count of four. Keep it smooth.

Keep it steady. I will be quiet with you for a few rounds. If your mind wanders, that’s what minds do. Just notice it, and gently guide your attention back to the count. Back to the side of the square you’re on. Inhale. Hold. Exhale. Hold. One more round. Your pace. Now, after your next exhale, let the pattern dissolve. Let the counting go. Simply return to your natural breath. No effort.

No structure. Just being breathed. Notice the shift. The quiet space you’ve just created inside your own body. Feel the stillness in your chest, your shoulders. The calm behind your eyes. This isn't an abstract idea. You just actively regulated your own nervous system. You sent a direct, physical signal to your brain that you are safe. That you are in control. This tool is now yours.

You can build this box anywhere. Before a meeting. In traffic. In the middle of a chaotic day. No one has to know. Open your eyes when you feel ready. The calm you built is yours. Carry it into the next moment.
